A realistic guide to strength training for busy adults who want results without burnout.
Our hectic lives and busy work schedules often leave little time to train every day, which means engaging in shorter, more manageable workouts can help us stick to a regular exercise program in the long run.
Faced with this reality, it’s not uncommon to wonder what’s the minimum amount of weight training I can do and still get some benefit?
That’s exactly what minimum effective dose (MED) strength training is about — and no, it’s not about being lazy or lowering your standards. It’s a way of training backed by solid research that ensures you can fit exercise into your busy lifestyles.
How low can you go?
In simple terms, the minimum effective dose is the smallest amount of work needed to create a meaningful result.
Not the maximum you could do.
Not the most impressive routine.
Just the amount that still moves the needle.
So, how low can you actually go? Well, a 2024 review¹ by a team of international researchers looked to put a figure to that answer.
The team looked at findings from original research, systematic reviews, and meta-analyses that have previously demonstrated the effectiveness of resistance training on measures of performance and health.
Based on the available research, the study (published in the Sports Medicine journal) found that the least amount of weight training required to see gains is:
- 1 weekly session
- Performed at intensities below 50% of your one-rep max (1RM)
- 3 sets per multi-joint (or compound) exercise
MED guidelines
The research was clear: higher intensities or heavier loads tended to provide superior results.
If your goal is better performance and reduced injury risk, other research² offered additional insights into MED when it comes to weight training for strength and muscle growth.
The researchers determined that weekly training volume is more important than training frequency when it comes to the number of sets and sessions needed a week.
Their recommendations?
- Perform a minimum of 4 weekly sets per muscle group
- Use a 6–15 rep loading range
Regarding the type of training, multi-joint exercises were the recommended option in both studies, delivering similar or even larger effects than single-joint exercises.
If your goal is improved health and general fitness, individuals can get away with substantially less training time.
To reduce risk of cardiovascular disease (CVD) and get longevity benefits? 1 hour of strength training a week³ was enough.
Find your dose
This doesn’t mean more training won’t work. It means more training isn’t required for progress — especially early on.
Finding the appropriate dose for you depends on multiple factors, including your goals, current strength levels, training history and your exercise response, which is largely determined by your genes.
For busy adults, small doses done repeatedly beats doing bigger, longer efforts that you can’t sustain.
A practical way to approach this:
- Strength one day
- Walk or light cardio the next
- Mobility or Pilates mixed in
- One “nothing fancy” session you can default to when life is busy

If some weeks are chaotic, one session still counts. Strength training once per week has been shown to improve strength compared to no training at all⁴.
The goal isn’t perfection. It’s staying in the game.

Doing less doesn’t mean doing random workouts or putting in half effort.
Common mistakes include:
- Pushing too hard in limited sessions and needing excessive recovery
- Constantly changing exercises instead of repeating basics
- Assuming soreness or exhaustion equals effectiveness
- Dropping consistency before it’s had time to work
